High-fibre foods: all values
Fibre per 100 g, a typical portion with its fibre, calories per 100 g and the EU rule: “high” means high fibre, “source” means source of fibre, “–” neither. The rule counts per 100 g or per 100 kcal, so low-calorie vegetables such as spinach count as “high” even with little fibre. A few familiar foods such as brown rice are included for comparison. Sorted by fibre within each group. Underlined names lead to our ingredient guide, which uses values from the US database (USDA), so they can differ from this chart.
The values come from the German Nutrient Database (BLS 4.0) of the Max Rubner-Institut, per 100 g of the edible part. The SmarTasty app’s food search and our calorie chart use the same values.
Fibre per portion: fibre per 100 g × grams in the portion ÷ 100, rounded to one decimal place. The app uses the same portions. They come from the Norwegian and Finnish food tables, from the USDA, or we set them ourselves. Foods without a usual portion show a dash. For milk, 1 ml counts as 1 g.
“EU rule” column: under the EU regulation on nutrition claims, a food may be called a “source of fibre” if it has at least 3 g of fibre per 100 g or 1.5 g per 100 kcal, and “high fibre” from 6 g per 100 g or 3 g per 100 kcal (in the chart: high).
Sorted by fibre per 100 g within each group. Raw and cooked are listed separately.
Your meal: fibre per 100 g × amount ÷ 100, for each food and in total, plus the calories and the share of the 30 g a day recommended for adults.
Example: Breakfast of 40 g porridge oats, 120 g raspberries and a tablespoon of linseed (9 g):
Porridge oats: 11.0 g × 40 ÷ 100 = 4.4 g fibre
Raspberries: 4.7 g × 120 ÷ 100 = 5.6 g fibre
Linseed: 22.7 g × 9 ÷ 100 = 2.0 g fibre
Total: 12.1 g fibre in 233 kcal – 40% of 30 g a day
Good to know
Wholegrain makes the difference: wholemeal bread has 10.0 g of fibre per 100 g, white toast 4.0 g.
Juicing leaves the fibre behind in the pulp: an apple has 2.3 g per 100 g, apple juice 0.3 g.
The EU rule also counts per 100 kcal. That is why spinach, with 1.8 g per 100 g, meets the rule for high fibre, even though a handful (24 g) gives you only 0.4 g. Walnuts, with 4.6 g, are only a source: they have lots of calories.
